Upper/Lower 4x (no equipment, intermediate) is a 4-day-a-week template for no equipment (bodyweight only), built for intermediate lifters. Each session runs about 45 minutes and fits muscle gain, recomposition, general fitness goals. Across 4 session types and 24 exercise slots, a real run of this template pulls in movements like Diamond push-up, Inverted row (table / bar), Pike push-up, Towel door row.

The 12-week structure runs three 4-week phases — Base, then Build, then Peak — with a deload in week 12. Progression is double progression: work up the rep range first, then add load. It also carries 12 minutes of skipping on 2 days a week.

Never trade form for reps.
